You’re completely absorbed in something. Ideas flowing, time dissolved, everything clicking. And some small, aware part of you knows it’s time to stop. But you can’t. If you’ve ever been stuck in hyperfocus and found yourself truly unable to switch tasks, you already know that figuring out how to stop hyperfocusing with ADHD is a lot more complicated than setting a timer or telling yourself to wrap up.

In this episode of the I’m Busy Being Awesome podcast, we’re walking through the neuroscience behind why hyperfocus is so hard to exit, five specific reasons grounded in how our ADHD brains are actually wired, and then getting into a simple journaling strategy that has genuinely been a game-changer for making those transitions more doable. What Is ADHD Hyperfocus?
Hyperfocus gets talked about a lot in ADHD spaces, and for good reason. It shows up for a lot of us, and many of us have a love-hate relationship with it. In fact, in a 2025 article in European Psychiatry, many of the participants described the experience of hyperfocus as a double-edged sword.
On one side: when we land on something that engages us, we are in it. The capacity for deep, sustained attention that comes with hyperfocus is something many of us genuinely value. We can produce incredible work. We can get into a state of flow that feels like exactly what our brain was made for.
And on the other side: hyperfocus can pull us away from things we actually want or need to be doing. It can show up against our will and leave us feeling stuck there. Or it can make it nearly impossible to stop even when we know it’s time.
That second edge is what we’re focusing on here.
5 Reasons Why Stopping Hyperfocus Is So Hard for ADHD Brains
Before getting into what actually helps, it’s worth walking through what’s happening in our brains when we get stuck. Because understanding this piece is what makes the strategy land. When we can see why this is hard, it’s a lot easier to stop blaming ourselves for it and start working with what’s actually going on.
So. Why is it so challenging for us to shift out of hyperfocus? There are five key things happening, often all at once.
1. How the ADHD Brain Is Wired for Motivation
Our brains run on a different motivational system. Research in ADHD neurobiology shows we have reduced sensitivity in our dopamine pathways, the circuits that register “this is worth doing, keep going.”
Many non-ADHD brains generate motivation based on importance and relevance. A neurotypical brain can often think, “I know this isn’t my favorite task, but it matters, so I’m going to do it.” Our ADHD brains, on the other hand, typically run on interest, novelty, challenge, and urgency. When something checks those boxes, dopamine flows in, and we are all in. When it doesn’t, even when it truly matters to us, the brain struggles to generate the signal to move toward it.
That’s the foundation underneath all the difficulty with transitions.
For example, building a new client portal on a website is interesting, novel, and a constant source of new challenges. Formatting H1 and H2 headers in a blog post — believe it or not! — offers none of that. And the brain responds to the difference, loudly.
2. The Dopamine Feedback Loop
When we land on an activity that finally gives our brain the stimulation it’s been craving, something happens at a neurochemical level that goes beyond just enjoying ourselves. That dopamine surge creates a feedback loop. The task feels rewarding, attention locks in tighter, and the rest of the world fades. The activity keeps delivering. The dopamine keeps flowing. And the brain has no built-in mechanism to cue us to stop.
In that same European Psychiatry article, participants also described the feeling of being almost trapped in such intense concentration alongside a real struggle to redirect, even when part of them wanted to.
That last part matters: even when part of us wants to stop. In other words, this is a neurochemical obstacle.

3. The Brain’s Gear Shifter Is Running Below Capacity
There’s a brain structure called the anterior cingulate cortex, and one of its jobs is to monitor what we’re doing and signal when it’s time to transition. It acts as a bridge between the brain’s emotional network (the limbic system) and its logical, decision-making areas in the prefrontal cortex — a gear-shifting mechanism.
In ADHD brains, this region has reduced connectivity. So even when the logical part of our mind knows it’s time to wrap up, the signal that would normally prompt the shift either doesn’t fire strongly enough or can’t compete with the dopamine reward loop that’s already in motion. The activity is still delivering. The gear shifter is underperforming. And the internal conditions for a natural transition just don’t happen.
This is the piece to think about whenever you try to “just stop” and find yourself completely unable to. The gear shift is essentially stuck in its current gear.
4. Hyperfocus as Emotional Regulation
This is a layer that often surprises people, and it’s one of the most important parts of this whole conversation.
For many of us, hyperfocus is so much more than just getting stuck in the task. It’s also doing something for our nervous system. A 2026 study published in the Journal of Affective Disorders suggests that our brains tend to regulate through intensity and interest. When we’re in hyperfocus, external noise fades, body cues fade, and that underlying hum of the day settles. The state itself becomes stabilizing.
So when we talk about stepping out of hyperfocus, we’re often talking about leaving a state that has been providing real nervous system regulation. Of course there’s resistance.
5. The Emotional Cost of Shifting to Lower-Dopamine Ground
And then there’s what we’re walking into. Transitioning out of a hyperfocused state requires impulse control, emotional regulation, and metacognition — and research shows that all three require more effort for ADHD brains.
Moving from a high-dopamine activity to a lower-dopamine one is dysregulating in a felt, physical way. The brain is being asked to leave a reliable reward source for something that may offer very little in return right away. That registers as loss. The irritability, the resistance, the “just five more minutes” loop — those are nervous system responses to a real neurochemical shift. And the reaction can seem completely out of proportion to what’s happening on the outside, because it’s a response to what’s happening on the inside.
Why “Just Stopping” Feels So Impossible
When we look at all of this together, the difficulty makes a lot more sense.
A dopamine feedback loop is reinforcing the activity. The gear-shifting mechanism is running below capacity. The hyperfocus state has been providing real nervous system regulation, and it carries a cost to leave. And the move from high-reward to lower-reward ground is dysregulating. All of these things converge at once, which is why “just stopping” is so much harder than it sounds from the outside.
So if you deal with this intense friction when moving out of hyperfocus: same. And understanding these reasons isn’t just validating — it’s useful. Because now we can use what we know to build in transitions that work better with our brains.

A Strategy That Actually Helps: Interstitial Journaling for ADHD
About six weeks ago, this idea came up almost by accident. While listening to David Sparks — who also came up in the personal retreat episode) — he made a passing comment about something he called interstitial journaling. The basic idea: between tasks, write down what you just did.
The initial reaction? Not enthusiasm. Pausing to write down what you were doing sounded more like busywork than an actual transition tool.
But then came the phrase: write it down to set it down.
And something about that clicked. Because the three main reasons it’s so hard to shift out of hyperfocus are:
- Not wanting to put the thing down
- Being afraid of losing the thread of where things were
- Not feeling like any loop has been closed
The combination — the open loop, the not-wanting-to-forget, the feeling of incompletion makes stepping away incredibly hard.
Now, there’s a version of this principle that already shows up in the free focus course at imbusybeingawesome.com/focus: keeping a distraction notebook. Any time a distracting thought pops up while you’re trying to focus, you write it down and get back to work. Writing it down closes that new open loop so you can stay on what’s right in front of you. Write it down to set it down. Same core idea, different application.
This “write it down to set it down” concept is really a different side of the same coin, and it’s been incredibly helpful in easing ADHD task transitions, too.
Here’s What to Do
When it’s time to switch gears, write down what you just finished. Then write down what you’re stepping into next. And if you’re particularly stuck — if the gear shift is really jammed in its current gear — add a sentence or two about why you’re glad you did what you did, and why the next activity is worth moving toward.
That’s it. Three parts, and sometimes you only need the first two:
- What you just finished. Closing the loop on what your brain just invested in.
- What you’re doing next. Giving your brain a clear on-ramp to what comes next.
- The why (when needed). If it’s feeling especially sticky, add one sentence about why you’re glad you worked on what you just did and why the next thing matters. This is the extra gear-shift lubricant for the days when you need it.
Why This Works for the ADHD Brain
Here’s what makes this practice so effective: it addresses those five friction points we just walked through.
- Writing down what’s next helps the brain understand why the shift is worth making, providing the otherwise-missing piece of “this is why it’s worth doing right now.” That supports the motivation signal our brain wasn’t generating on its own.
- The physical act of writing creates a pause on the dopamine feedback loop, just enough of a pause to let the prefrontal cortex, the thinking part of our brain, come back online.
- Writing out what we did and what’s next is essentially bringing in extra support for that gear shift. A little lubrication so it moves more smoothly.
- The whole practice creates a gentler off-ramp and on-ramp rather than asking our nervous system to slam on the brakes and immediately accelerate in a new direction.
Think about one of those cloverleaf highway interchanges. You don’t go from 70 miles per hour directly onto a new highway. You decelerate off the first one, loop around the cloverleaf, and accelerate back up onto the next. Interstitial journaling is the cloverleaf. It’s the transition infrastructure that helps us actually complete the switch.
How to Get Started
If you want to try this, here’s the simplest version:
The next time you need to switch tasks, take 60 seconds before you switch to write down what you just finished and what you’re moving into next. That’s the whole thing to start. You can use one of the many notebooks you bought and don’t quite know what to do with. But it doesn’t need to be that. A sticky note works. A scrap of paper works. You can throw the page away at the end of the day — whatever creates the least friction for your brain.
If you find yourself particularly resistant to moving on, try adding that extra piece: one or two sentences about why you’re glad you worked on what you just did, and why the next thing is worth your time and attention. That small step can really help generate the motivation signal your brain needs to make the shift.
It sounds almost too simple for how hard this experience feels. And to be clear: this won’t make transitions effortless. What it does make them is more doable. And for something that can feel next to impossible, more doable is a meaningful shift.
